Honestly, I'm not sure what I did initially to injure it, but I did worsen it by doing the 9/11 stair climb by jumping down concrete benches when going down, but continued to "tough it out" which only worsened it. In November I began squatting again after taking a year off of squatting, followed by wearing a knee sleeve (bioposture.com) then a sports medicine massage the other month. Day by day it's getting better.
If you insist on doing squats, I suggest keeping your stance slightly ever than SW and pointing your feet a tad bit outward.
    Hope this helps.

For your weight, that's some impressive numbers. Keep pushin and give 110% everyday, because at the end of the day you get out what you put in.

Foam roller. Exactly what is says. YouTube or google it. It does wonders for the IT band. I know mine were extremely tight prior to it.

You can foam roll pretty much and major muscle in your body. It does wonders for soreness, flexibility and recovery. Like Sean said, google it and you'll understand

The technical term for it is self myofacial release

I'm just returning to the gym tonight because i am very unhappy with my body in my opinion my body fat is up and I'm looking to get just cut I don't want to stack up like I used to which is all I really know from my football days but I haven't been to the gym since I had shoulder surgery in 06. Any opinions on supplements or routines? Like i said I would like to first melt off some fat and get my body% down then build muscle to but I'm really trying to just lean up and get cut like I said i want my abs back and my pecs make me frown lol

I would develop a solid routine and diet before adding supps.

And fwiw the more muscle you have the more calories you burn. The more calories you burn the more you can eat overtime and not get fat.

Start out light and easy. You don't wanna get too sore at the beginning.

And if your trying to lean out diet and cardio at least 3x per week.

    Good luck!

No offense man, I have no clue were u started, but before u offer to begin "smashing goals" for people may want to cut up a tad more and talk to some crossfit guys about gettin ur heart pumpin so u can burn some additional fat all day long. U know, those guys who think that know everything? The ones who shove their ways down your throat? Funny. I tried crossfit one time and it was NOT easy and I stuck to what I know best-bodybuilding.
-just a friendly reminder not to talk down to others who choose a different sport.

I've also tried crossfit. I have nothing against the actual workout style. My personal workouts are sort of similar. Minus sprints in between sets. I have several injuries from football that prevent me from training with super heavy weight and doing certain lifts so it works for me.

I consider 245lbs at 10% pretty lean. I'm upping the protein and dropping my carbs a little bit going to try for 240ish at about 8%.

Most bodybuilders are between 4-7% in contest.

Crossfit workouts don't all have sprints. There are pull up workouts, dead lift workouts of 21-15-9 reps, there are max load squat workouts.

Some workouts in CF are for cardio conditions, some are for strength building. Check out www.crossfit.com if you are not familiar with the workout style and would like to know more information.

Yeah I do stuff similar to the pull up workout you mentioned. I just meant I don't do any of those workouts y'all do as far as burpees, sprints, carries, that sort of thing. I personally have just always preferred separate workouts for sprints or cardio than mixing it in.

I have two friends I played with in college that own crossfit gyms in TX. I've worked out with them a few times.

And from my earlier post I was just being general. I know not everybody is like that and I know there are people in every part of the fitness industry that act like that. Power lifters, bodybuilders, gymnasts, it's an endless list.
